💡 Quick Answer
Getting a shredded body comes down to losing fat while keeping muscle. Clear abs usually appear around 10–12% body fat for men and 16–20% for women. Lose 0.5–1% of bodyweight per week, keep protein at roughly 2–2.4 g per kg, keep lifting heavy and walk 8,000–12,000 steps a day. From 20% body fat, expect about 3–4 months.
- Ab exercises build the muscle, but only fat loss makes it visible.
- Faster than about 1% a week usually means losing muscle too.
- An Indian cutting day of about 2,000 kcal can still have 160 g of protein.
- Crash diets, fat burners, diuretics and steroids are shortcuts that backfire.
Social media makes "shredded" look like a 30-day project. For most natural lifters it's a 3–6 month project, and it only works if you've built some muscle first. Here's how to do it properly with Indian food, and what to realistically expect.
Shredded vs Lean: What the Words Mean
Body fat ranges are approximate. Gym bioimpedance machines and smart scales can be off by several percentage points, so use them for trends, not exact numbers. Use your mirror, waist measurement and photos too.
| Look | Men (approx. body fat) | Women (approx. body fat) | What you typically see |
|---|---|---|---|
| Fit / athletic | 14–17% | 21–24% | Flat stomach, some muscle shape, upper abs faint in good light |
| Lean | 10–13% | 17–20% | Visible abs, clear shoulder and arm separation |
| Shredded / ripped | 7–9% | 14–16% | Sharp abs, obliques, veins on arms and lower abdomen, some striations |
| Stage-ready | Below 6% | Below 13% | Contest look for a day; not sustainable or healthy to hold |
"Lean" is something you can live at all year. "Shredded" usually means hunger, low energy and lower libido if you stay there too long. Most people are happiest with lean and get shredded only for a shoot, a wedding or a competition.
How to Get Abs: Fat Loss First
Everyone has abs. Whether you see them depends on the fat on top. You can't spot-reduce belly fat with crunches, but training your abs 2–3 times a week (hanging leg raises, cable crunches, ab wheel, planks) makes them thicker, so they show at a slightly higher body fat. Men tend to store fat last on the lower belly and women on the hips and thighs, which is why the last few kilos feel the slowest.
Realistic Timelines
Example: an 80 kg man at about 20% body fat has about 64 kg of lean mass. To reach 12% while keeping that muscle, he needs to weigh about 72.7 kg, so roughly 7 kg of fat to lose.
- At 0.5–0.75 kg a week: 10–15 weeks of dieting.
- Add a diet break or two and a few bad weeks: 3–4 months in real life.
- Starting at 25%+ body fat: plan on 6 months or more, possibly with a maintenance phase in the middle.
If you've trained for less than a year, you may get lean and find there's not much muscle underneath. That's normal; spend more time building with a lean bulk afterwards.
Set Your Cutting Calories and Protein
A 2014 review of natural bodybuilding contest preparation (Helms, Aragon and Fitschen) recommends losing about 0.5–1% of bodyweight per week to keep muscle, with slower loss as you get leaner. The same authors suggest protein of 2.3–3.1 g per kg of lean body mass for lean lifters in a deficit, which works out to about 2–2.5 g per kg of bodyweight for most people.
Example: Vikram, 27, 75 kg, 175 cm, lifts 4–5 days a week.
- Maintenance (Mifflin-St Jeor × 1.55) ≈ 2,650 kcal
- Cut ≈ 2,000 kcal, a deficit of about 650 kcal, or roughly 0.6 kg (0.8% of bodyweight) a week
- Protein ≈ 150–170 g
- Fat at least 0.6 g/kg (about 45–55 g), mostly from cooking oil, eggs and paneer
- Carbs: the rest, mostly around training

Indian Cutting Diet Chart (~2,000 kcal, 160 g Protein)
Values from IFCT 2017 and USDA data (atta roti of 30 g flour ≈ 100 kcal; chicken breast ≈ 22.5 g protein per 100 g raw; soya chunks 52 g per 100 g dry). Weigh the raw food for the first two weeks.
| Meal | What to eat (amounts) | kcal | Protein |
|---|---|---|---|
| Breakfast 8:00 am | Omelette: 2 whole eggs + 4 whites (1 tsp oil), 1 slice whole-wheat toast | 332 | 30 g |
| Mid-morning 11:00 am | 1 scoop whey in water + 1 apple | 215 | 24 g |
| Lunch 1:30 pm | Chicken curry (200 g raw breast, 1 tsp oil), 2 rotis, big salad | 555 | 54 g |
| Evening 5:00 pm | 200 g curd + 30 g roasted chana | 230 | 13 g |
| Dinner 8:30 pm | 1 katori dal, soya chunk sabzi (40 g dry, 1 tsp oil), 150 g sabzi, 1 roti, 100 g cooked rice | 640 | 38 g |
| Total | 1,972 | 160 g |
Vegetarian swaps: replace the eggs with a 50 g moong dal chilla plus 150 g hung curd, and the chicken with 60 g dry soya chunks (about 210 kcal, 31 g protein) or 200 g firm tofu. Protein lands around 140–150 g. For a full vegetarian plan, see our veg diet plan for fat loss, and for more meal options our Indian gym diet plan.
Tips that make a cut easier in an Indian kitchen:
- Measure oil and ghee with a teaspoon. This one habit often saves 200–300 kcal a day.
- Fill half the plate with sabzi and salad. Volume keeps hunger down.
- Keep 1–2 rotis per meal instead of cutting carbs to zero. You need them to train.
- Plan for weddings and festivals: eat lighter earlier that day, focus on protein, and get back on plan the next morning.
Training to Keep Muscle
- Keep lifting heavy. The signal that built your muscle is what keeps it. Don't switch to light "toning" weights.
- Keep most of your volume. Stay at around 10–20 hard sets per muscle per week. If recovery suffers late in the cut, drop sets before you drop weight.
- Expect strength to stall, not crash. Losing a rep or two late in a cut is normal. Big drops mean the deficit is too large or sleep is too short.
- Use a split you can stick to. See bro split vs PPL.
- Keep taking creatine (3–5 g a day). The 1–2 kg of water weight it holds is in the muscle, not under the skin.
Cardio and Steps
Steps are the most underrated fat-loss tool. Going from 4,000 to 10,000 steps a day burns several hundred extra kcal for most people and barely affects recovery.
- Daily steps: 8,000–12,000. Walk after meals, take calls on foot, use the stairs.
- Cardio: 2–4 sessions of 20–40 minutes. Incline walking or cycling (LISS) is easier to recover from than lots of HIIT. See HIIT vs LISS.
- Don't out-cardio a bad diet. An hour on the treadmill burns about as much as two parathas with butter.
Diet Breaks and Refeeds
After 8–12 weeks of dieting, a 1–2 week diet break at maintenance calories can help: training improves, hunger settles and sticking with the plan gets easier. The research is mixed. One trial in men with obesity (MATADOR, 2018) found more fat loss with planned 2-week breaks, but studies in lean lifters show smaller or no differences in fat loss. Think of breaks as a tool for adherence, not a metabolic trick. During a break, add the extra calories as carbs (rice, roti, fruit) and keep protein the same.
Why Crash Diets and Fat Burners Fail
- Crash diets (800–1,200 kcal for men, juice cleanses, "only salad") lose water and muscle fast, wreck training and usually end in a rebound binge.
- Fat burners are mostly caffeine plus extracts like green tea or garcinia, with small or unproven effects. Weight-loss supplements are also one of the categories most often found with undeclared drugs. A cup of coffee before training gives you the useful part.
- "Detox" teas are usually laxatives. You lose water, not fat.
Safety Note: Steroids and Diuretics
Many "shredded" physiques on social media are not natural. Anabolic steroids carry real risks: heart and cholesterol damage, liver strain (especially with oral compounds), hormonal shutdown, infertility, acne and mood changes. Products from underground sources are often mislabelled or contaminated. Diuretics used to "dry out" before a shoot can cause severe dehydration, dangerous potassium and sodium imbalances, cramps and heart rhythm problems, and have been linked to deaths of competitive bodybuilders. We don't recommend either. If you're already using them, be honest with a doctor and get blood work done.
Frequently Asked Questions
What body fat percentage do you need to see abs?
Most men start to see clear abs at roughly 10–12% body fat and most women at roughly 16–20%. These are approximate ranges: genetics, how developed your abs are and the body fat measurement method all change where you personally see them.
How long does it take to get abs?
It depends on where you start. A man at about 20% body fat usually needs to lose 6–8 kg of fat to reach 12%, which takes roughly 3–4 months at a sustainable pace. Starting at 25% or higher, expect 6 months or more.
How many calories should I eat to get ripped?
Eat enough below maintenance to lose 0.5–1% of your bodyweight a week, usually 400–700 kcal below maintenance. For a 75 kg active man that is often around 2,000 kcal, with 150–170 g of protein.
Can I get a shredded body on an Indian vegetarian diet?
Yes. Use soya chunks, paneer, curd, dal, tofu and whey to keep protein high, measure oil and ghee carefully, and keep lifting heavy. Swap the chicken and eggs in the cutting chart for soya, tofu or hung curd.
Do fat burners work?
Not in any way that matters. Most fat burners are caffeine plus plant extracts with small or unproven effects, and some products sold as weight-loss supplements have been found to contain undeclared drugs. Your deficit, protein and training do the work.
