π‘ Quick Answer
Cut first if you are a man above about 18β20% body fat or a woman above about 28β30%. Bulk first if you are lean (men under about 12β15%, women under about 22β25%) and want more muscle. In between, or if you are a beginner or skinny fat, a body recomposition at maintenance is usually best.
- Cut rate: lose about 0.5β1% of body weight a week.
- Lean bulk rate: gain about 0.25β0.5% of body weight a week (beginners at the top end).
- Keep protein at 1.6β2.2 g/kg in both phases.
- Spend a few weeks at maintenance between phases.

"Should I cut or bulk?" is one of the most common questions in any gym. The honest answer depends on three things: how much body fat you carry, how long you have been training, and what you want to look like in 6β12 months. Here is a simple framework to decide, plus how to run each phase without wasting months.
Cutting vs Bulking at a Glance
| Cutting | Bulking (lean) | |
|---|---|---|
| Goal | Lose fat while keeping muscle | Build muscle with minimal fat gain |
| Calories | 15β25% below maintenance | 5β15% above maintenance (about 200β400 kcal) |
| Rate of change | β0.5 to β1% of body weight per week | +0.25 to +0.5% per week (about 1β2 kg a month for beginners, less for advanced) |
| Protein | 1.8β2.2 g/kg (higher end) | 1.6β2.0 g/kg |
| Training | Keep lifting heavy; volume can drop slightly | Push progressive overload and volume |
| Typical length | 8β16 weeks | 4β9 months |
| Feels like | Hungrier, less energy late in the cut | Strong, fuller, sometimes uncomfortably full |
Ranges reflect common evidence-based recommendations for natural lifters (for example Helms et al., 2014, Journal of the International Society of Sports Nutrition). Individual needs vary.
The Decision Framework
Step 1: Estimate your body fat
You do not need a lab test. Use a body fat calculator, a tape measure and an honest mirror check. Our body fat calculator uses tape measurements.
| Body fat (men) | Body fat (women) | Usually best | Why |
|---|---|---|---|
| Under 12% | Under 22% | Lean bulk | Lean enough that fat gain will not hide your progress; muscle gain needs a surplus |
| 12β18% | 22β28% | Your choice: lean bulk, recomp or short cut | Depends on your goal and training age (see step 2) |
| 18β25% | 28β35% | Cut (or recomp if a beginner) | Losing fat first makes later bulks leaner and easier to judge |
| Over 25% | Over 35% | Cut | Health benefits of fat loss, and beginners still build muscle in a deficit |
Bands are practical guides, not medical thresholds. Indians tend to carry more body fat at a given BMI, so use body fat or waist, not BMI.
Step 2: Factor in training age
- Beginner (under 1 year of consistent lifting): you can build muscle in almost any calorie state. If you are anywhere from lean to moderately overfat, start with a recomp or a gentle cut. Bulking is not required to make good progress in year one.
- Intermediate (1β3 years): muscle gain slows, and a small surplus helps. Use body fat to choose.
- Advanced (3+ years): you need well-planned bulk and cut phases. Recomp is very slow at this level.
Step 3: Match it to your goal
- Event in 8β16 weeks (wedding, holiday, photoshoot): cut. For the final week before a shoot, see our photoshoot peak week plan.
- Strength or size priority, no deadline: lean bulk if body fat allows.
- Health first (high waist, blood sugar or blood pressure concerns): cut.
Lean Bulk vs Dirty Bulk
| Lean bulk | Dirty bulk | |
|---|---|---|
| Surplus | About 200β400 kcal a day | Often 700β1,000+ kcal a day |
| Weight gain | 0.25β0.5% of body weight a week | 1+ kg a week |
| Food | Mostly whole foods, high protein | Anything: fast food, sweets, mass gainers |
| Muscle gain | Near your maximum rate | Not meaningfully faster |
| Fat gain | Modest | Large, needs a long cut afterwards |
Why lean bulk wins: your body can only build muscle so fast. A bigger surplus mostly adds fat, which you then spend months cutting. Studies comparing small and large surpluses in trained lifters found more fat gain with the larger surplus without a clear advantage in muscle gain. The exception is a very skinny "hardgainer" who struggles to gain any weight. A slightly larger surplus can help them, but it should still be mostly whole food. Mini-Cuts and Maintenance Phases
Mini-cut
A mini-cut is a short, aggressive cut of 3β6 weeks, losing about 1% of body weight a week, used to strip fat that crept on during a bulk before you continue bulking.
Why use one: it keeps you in a lean range so your next bulk is more productive and you stay motivated. Keep lifting heavy and protein high (2β2.2 g/kg), so you hold on to muscle while dieting hard for a short time.
Maintenance phase
After a cut, spend 2β8 weeks at maintenance before bulking. After a long bulk, a few weeks at maintenance before cutting also helps.
Why: it lets hunger, hormones, training performance and your mood settle, and stabilises your new body weight. Jumping straight from a hard cut to a big surplus often leads to rapid, uncontrolled fat regain.
How Long Should Each Phase Last?
- Cut: until you reach your target or 12β16 weeks, whichever comes first. If you need longer, take a 1β2 week diet break at maintenance. See weight loss plateau for when progress stalls.
- Lean bulk: until you reach roughly 15β18% body fat (men) or 25β28% (women), usually 4β9 months, then cut or maintain.
- Recomp: as long as lifts and measurements keep improving.
Signs It Is Time to Switch Phases
Use these signals instead of a fixed calendar:
| You are⦠| Switch when⦠| Switch to |
|---|---|---|
| Cutting | You reached your target waist or look, or strength is dropping on most lifts for 2β3 weeks, or sleep, mood or periods are suffering | Maintenance for 2β8 weeks |
| Lean bulking | Your waist has grown more than about 4β5 cm since the start, or you are at about 15β18% (men) or 25β28% (women) body fat, or you no longer like how you look | Mini-cut or full cut |
| Maintenance | Weight is stable for 2β4 weeks and hunger and energy feel normal | Your next bulk or cut |
| Recomp | Lifts and measurements have not improved for 8β12 weeks | Lean bulk (if lean) or cut (if not) |
How to Move Between Phases Smoothly
From a cut to a bulk
Raise calories by about 150β250 kcal a day each week until you reach maintenance, hold for a few weeks, then add your 200β400 kcal bulking surplus. Most of the extra food should come from carbohydrates around training: more rice, chapati, poha, fruit and milk.
Why: your scale weight will jump 1β2 kg in the first week as glycogen and water refill. A gradual step-up keeps that from turning into rapid fat regain and lets you see the real trend.
From a bulk to a cut
Drop calories straight to your cutting target. Expect a quick 1β2 kg drop in the first week from water and glycogen, then a steadier 0.5β1% a week.
Why: you have more fat to lose than at the end of a cut, and early momentum helps adherence. Keep training volume the same so your body has a reason to keep the muscle you built.
Cutting and Bulking for Women
The same framework works. A few adjustments help:
- Use the slower end of each range: about 0.5β0.75% of body weight a week on a cut, and about 0.25% a week (roughly 0.5β1 kg a month) on a lean bulk.
- Track measurements at the same point in your menstrual cycle, as water retention can mask 1β2 kg of change.
- If periods become irregular or stop during a cut, return to maintenance and speak to a doctor. This is a sign of too little energy, not progress.
- Bulking will not make you "bulky" overnight. Women build muscle more slowly than men, which is why a lean, patient bulk works so well.
Indian Meal Examples for Each Phase
| Meal | Cutting (about 1,700 kcal, 75 kg man) | Lean bulk (about 2,800 kcal, 70 kg man) |
|---|---|---|
| Breakfast | Egg-white omelette (4 whites + 1 egg), 1 chapati, black coffee | 3 whole-egg omelette, 2 parathas with 1 tsp ghee, 300 ml milk |
| Lunch | 1.5 katori rice, 1 katori dal, 120 g chicken curry, salad | 2 katori rice, 1 katori dal, 150 g chicken or paneer curry, curd |
| Snack | Whey shake with water + 1 fruit, 200 g curd | Whey + banana + 30 g peanut butter in milk |
| Dinner | 2 chapatis, soya or fish curry, sabzi (1 tsp oil) | 3 chapatis, rajma or egg curry, sabzi, 150 g curd |
| Protein | ~130 g | ~160 g |
Approximate totals based on IFCT 2017 and USDA values. Swap chicken and eggs for paneer, tofu, soya and dal for a vegetarian version.

Common Mistakes
- Cutting too hard, too long: leads to muscle loss, poor training and rebound. Stay at 0.5β1% a week.
- "Bulking" without training progress: if your lifts are not going up, the extra weight is mostly fat.
- Endless switching: two weeks of cutting, then two of bulking, gets you nowhere. Commit to a phase for at least 8β12 weeks.
- Dropping protein on a bulk: surplus calories do not replace protein.
- Using the scale alone: track waist and photos too. See our progress photography guide.
Frequently Asked Questions
Should I cut or bulk first?
Cut first if you are a man above about 18 to 20 percent body fat or a woman above about 28 to 30 percent. Bulk first if you are lean and want more muscle. Beginners and skinny fat lifters often do best with a recomp at maintenance.
How fast should I lose weight on a cut?
About 0.5 to 1 percent of your body weight per week. For a 75 kg person, that is roughly 0.4 to 0.75 kg a week. Faster cuts increase muscle loss and hunger.
How fast should I gain weight on a bulk?
About 0.25 to 0.5 percent of body weight per week on a lean bulk, which is roughly 1 to 2 kg a month for beginners and less for advanced lifters. Faster gain is mostly fat.
Is dirty bulking bad?
It does not build muscle meaningfully faster than a lean bulk, but it adds much more fat, which means a longer cut afterwards. A lean bulk with a 200 to 400 kcal surplus is a better choice for most people.
What is a mini-cut?
A short, aggressive cut of 3 to 6 weeks, losing about 1 percent of body weight per week, used to remove fat gained during a bulk before continuing to build muscle.
Can I build muscle while cutting?
Beginners, people returning to training and people with more body fat often can. Lean, experienced lifters usually just aim to keep muscle while cutting, then build it on a lean bulk.
